Strides: Short Accelerations That Sharpen Your Form

Strides are 20-second controlled accelerations run after easy runs. What they do for your form and turnover, and how to add them without adding fatigue.

What it is

Strides are short, controlled accelerations — 15 to 30 seconds each — where you build smoothly up to near-full speed, hold it briefly, and ease back down. You take a full minute or more of walking or jogging between them, and you do somewhere between four and eight.

The most important thing to understand about strides is that they are not a workout. Total hard running in a set of six strides is under two minutes, and you should finish feeling fresher and springier than when you started, not tired. If a set of strides leaves you fatigued, they were run wrong.

Why it works

Most distance running happens in a narrow band of slow, repetitive movement. Over months of that, your stride quietly shortens, your cadence settles, and the fast-twitch fibers you rarely recruit get harder to recruit. Strides push back against all three.

Running near top speed for a few seconds forces a longer stride, a quicker turn over, and a fuller range of motion at the hip. It recruits muscle fibers that easy mileage never touches and rehearses the neural patterns of running fast — which is largely a coordination skill, not a fitness one.

The cost is almost nothing. That combination — meaningful stimulus, negligible fatigue — is why strides can be added to easy days without disrupting anything.

How to pace it

Think of each stride in three parts:

  • Build. Accelerate smoothly over the first 5–8 seconds. Never explode from a standing start.
  • Hold. 8–15 seconds at roughly your mile-to-800m effort. Fast, relaxed, tall posture, shoulders loose, jaw slack. Not a sprint — around 90–95% is the target.
  • Ease off. Decelerate gradually rather than slamming to a stop.

Recovery is 60 to 90 seconds of walking or slow jogging between each one, and you should feel genuinely ready before starting the next.

Find a stretch of flat grass, track, or quiet path. Do them at the end of an easy run when you're warm, or before a workout as part of the warm-up.

Grass is a good surface for strides — it's forgiving, and the slight instability adds a little foot and ankle work for free.

Where it fits in your week

Two or three times a week, tacked onto the end of easy or base runs. They also belong in the warm-up before any hard session or race, where they wake the legs up and make the first fast rep feel far less abrupt.

Strides are one of the highest-value-per-minute things a distance runner can add. If you've been running easy for months and wonder why fast running feels foreign, this is usually the missing piece.

Common mistakes

  • Treating them as sprints from a standing start. Explosive starts are how hamstrings get pulled. Build into the speed — the acceleration should be gradual enough that a bystander couldn't name the moment you got fast.
  • Skipping the recovery. Ninety seconds feels like a long time standing around. Take it anyway: the quality of each stride is the entire point, and incomplete recovery lowers it.
  • Doing them when already sore. Strides on tired, stiff legs add injury risk and no benefit. Save them for a day when you feel decent.
